The science behind OneCoach

Training built on evidence, not opinion.

Every programming decision in OneCoach is grounded in peer-reviewed research. Here is the science behind how your plan is built.

01

Periodisation

Why 12 weeks?

Twelve weeks is one complete mesocycle. Long enough for meaningful physiological adaptation. Short enough to keep focus and stop the block going stale. Research consistently shows that 8 to 16 week training blocks produce the greatest strength and hypertrophy gains before a planned deload is needed.

The OneCoach 12-week structure follows a linear-to-undulating periodisation model. A foundation phase locks in movement patterns and baseline volume. A build phase raises demand. An intensity phase peaks performance. A deload week allows supercompensation before the next block begins.

02

Progressive overload

The single most important principle in strength training.

Progressive overload means systematically increasing training demand over time. It is the foundational driver of strength and muscle gain. Without it, adaptation stalls. OneCoach builds progressive overload into every plan automatically. Volume rises in the build phase. Intensity rises in the intensity phase. Load drops in the deload so the adaptation can settle.

Volume is progressed by adding sets in weeks 5 to 8. Intensity is progressed by raising RPE targets in weeks 9 to 11. The deload reduces both so the athlete can recover fully and supercompensate.

03

RPE and autoregulation

Training to feel, not just to numbers.

OneCoach uses RPE, rate of perceived exertion, on a 1 to 10 scale to prescribe intensity. The approach was developed by Mike Zourdos and colleagues, building on earlier work by Mike Tuchscherer. It allows autoregulation: load changes with how the athlete feels that day, not a rigid percentage.

Research shows RPE-based training produces equivalent or superior strength gains compared with percentage-based programming, while reducing injury risk and improving long-term adherence. It accounts for daily variation in readiness, sleep, nutrition, and stress. Fixed-load programmes cannot see those factors.

04

Hypertrophy mechanisms

Why muscle grows, and how OneCoach programmes for it.

Current hypertrophy research identifies three primary mechanisms of muscle growth: mechanical tension, metabolic stress, and muscle damage. OneCoach programmes for all three. Compound movements under load for tension. Higher-rep accessory work for metabolic stress. Stretch-position exercises for muscle damage.

For hypertrophy goals, OneCoach programmes 10 to 20 working sets per muscle group per week. That sits in the range research identifies as optimal for most trained individuals. Progression is built across the 12-week block.

05

Injury management

Training around limitations, not through them.

Injury is the single biggest obstacle to long-term training progress. OneCoach takes an injury-first approach. Onboarding collects detailed information about limitations, then excludes contraindicated movements and substitutes pain-free alternatives that train the same muscle groups.

This is informed by research on training-related injury prevention and the principle of keeping movement patterns alive through alternative loading. Removing a movement entirely leads to detraining. Substituting a pain-free alternative maintains adaptation while protecting the injured structure.

06

Nutrition and body composition

Eating to support your training.

OneCoach nutrition recommendations are based on established research on protein requirements for athletes, carbohydrate periodisation around training, and caloric targets for muscle gain and fat loss, together or separately.

Protein recommendations default to 1.6 to 2.2g per kilogram of bodyweight, the range research consistently identifies as optimal for muscle protein synthesis in training individuals. Caloric targets are calculated from estimated TDEE, then adjusted for training volume and body-composition goals.

07

AI and coaching personalisation

Why personalisation matters more than any single programme.

Research consistently shows that individualised coaching produces better outcomes than standardised programmes. Not because the exercises are fundamentally different. Because adherence is higher, load is better calibrated, and adjustments follow individual response.

OneCoach uses large language models to generate personalised programmes and provide coaching at scale. The AI is constrained by evidence-based programming rules and checked against outcomes criteria before any plan reaches a user. That is how we deliver personalisation, adaptability, and responsiveness without the cost of a private trainer.
